Sauna Before or After a Workout? What the Science Actually Says
Should you sauna before or after training? A practical, science-led guide to heat, cold plunges, strength, endurance and smarter recovery.

For most people, the sauna belongs after training. But the best sequence changes when your goal is strength, endurance, rapid recovery or simply feeling better tomorrow.
The question sounds simple: should you use the sauna before or after a workout?
The internet usually gives a simple answer too. Sauna after. Cold plunge next. Recovery complete.
Real bodies are more complicated than that.
At R1SE, more than 10,000 people have completed sauna and ice-bath sessions with us, from nervous first-timers to professional athletes. That experience is not a clinical trial, and we would never present it as one. What it has shown us is where people most often get recovery wrong: they copy somebody else’s protocol without asking what they need to recover for.
The routine that makes sense after a long run is not automatically the best routine after a heavy leg session. The protocol an athlete uses between fixtures may not suit someone whose priority is building muscle. And a sauna can support a training programme without being a substitute for warming up, cooling down, eating, sleeping or drinking enough water.
So here is the useful answer.
The short answer
For most people, most of the time, use the sauna after your workout.
Training first means you arrive at the important work hydrated, alert and able to perform. The sauna then becomes a separate dose of heat stress during recovery rather than something that may tire or dehydrate you before the first rep.
There are exceptions:
- A very short heat exposure before mobility work may feel useful for some experienced sauna users, but it does not replace a movement-based warm-up.
- Endurance athletes may use post-training heat strategically to encourage heat adaptation.
- Strength athletes chasing muscle growth can use the sauna after lifting, but should think carefully before jumping straight into very cold water.
- Athletes facing another match or event soon may value reduced soreness more than long-term adaptation, which can change the cold-plunge decision.
The right question is not only before or after? It is: what adaptation am I trying to protect?
Why a full sauna before training is usually the wrong order
A sauna raises skin temperature, elevates heart rate, sends more blood towards the skin and makes you sweat. Those are real physiological demands. They may resemble parts of exercise, but they do not prepare the joints, muscles and nervous system for the specific movement you are about to perform.
A proper warm-up rehearses the task. Squats prepare you to squat. Gradually faster running prepares you to run. Controlled shoulder movement prepares you to press or throw. Sitting in heat does none of that.
Longer pre-workout sauna use can also mean beginning the session hotter, thirstier and more fatigued. Even modest dehydration and heat strain can reduce exercise capacity. That matters most when the session depends on speed, coordination, heavy loading or repeated high-intensity efforts.
If you enjoy a little heat before gentle mobility or yoga, keep it short, leave enough time to cool down, rehydrate and still complete a proper warm-up. For hard training, save the meaningful sauna session for afterwards.
What the research says about sauna after exercise
The evidence is promising, but it is not one uniform body of proof. Studies use different temperatures, sauna types, exposure times, training programmes and participants. Some examine one session; others look at repeated use over several weeks. That distinction matters.
Cardiovascular fitness
In an eight-week randomised controlled trial, researchers compared exercise alone with exercise followed by a 15-minute sauna. The participants were sedentary adults with at least one cardiovascular risk factor—not elite athletes. Adding post-exercise sauna produced a greater improvement in cardiorespiratory fitness and larger reductions in systolic blood pressure and total cholesterol than exercise alone.
That is an encouraging result. It does not mean 15 minutes in a sauna guarantees those changes for everyone. It means repeated post-exercise heat may provide an additional cardiovascular stimulus worth studying and using intelligently.

Endurance adaptation
A small crossover study of six competitive male distance runners found that roughly three weeks of post-training sauna increased treadmill time to exhaustion by 32%. The researchers estimated that this equated to about a 1.9% improvement in an endurance time trial, alongside an increase in blood volume.
The percentage sounds dramatic; the sample was tiny. The honest takeaway is not that sauna makes everybody 32% better. It is that repeated heat exposure after training may support endurance and heat adaptation, and that the result deserves context rather than a headline alone.
Soreness and neuromuscular recovery
In a randomised crossover study involving 16 male basketball players, a 20-minute infrared sauna after a resistance and plyometric session reduced perceived soreness and attenuated the fall in jump performance measured the next morning compared with passive recovery.
Another six-week study involving 40 female team-sport athletes found that regular short infrared sauna use after training did not significantly change muscle hypertrophy, although it may have supported some measures of power production.
These are useful signals, especially because sports research has historically over-relied on male participants. They are still small studies, and infrared heat is not identical to a traditional Finnish sauna.
More heat is not always more recovery
There is an important counterpoint. Research in experienced male sauna users found that traditional sauna after strength exercise could extend neuromuscular fatigue into the following day. A study of competitive swimmers also found worse next-morning sprint performance after a demanding post-training sauna protocol.
That is exactly why recovery must be programmed, not collected. A hard workout plus a long, very hot sauna is two stressors. If another high-quality session or competition is close, the second stressor may be one too many.
What changes when you add the cold plunge?
Cold water can be brilliant at making people feel different quickly. It can also be used at the wrong time.
Large reviews suggest that cold-water immersion can reduce perceived muscle soreness after strenuous exercise. That can be valuable for tournament athletes, footballers between fixtures, runners during a heavy event block or anyone whose immediate priority is feeling ready to perform again.
But soreness and adaptation are not the same thing.
A landmark resistance-training study found that using cold-water immersion immediately after every strength session reduced anabolic signalling and blunted long-term gains in muscle mass and strength. Newer reviews continue to suggest that cold may reduce soreness without reliably improving strength recovery, and that it can temporarily impair explosive performance immediately afterwards.
So the practical distinction is:
If today’s goal is maximum muscle growth: train, refuel, use the sauna sensibly if you enjoy it, then cool naturally. Put the ice bath later or on a separate recovery day rather than making it automatic after every lifting session.
If tomorrow’s goal is being ready to compete again: a brief cold immersion may be a useful trade-off, especially when managing soreness matters more than maximising one training adaptation.
If the goal is general wellbeing: you do not need an extreme protocol. A controlled contrast session that leaves you steady, clear and well hydrated is enough.

The R1SE post-workout starting protocol
This is a conservative starting point for a healthy adult who already tolerates exercise. It is not a prescription, and there is no prize for staying longer.
- Finish the workout properly. Walk, move gently and let your breathing and heart rate begin to settle.
- Drink before entering. Training and sauna both increase fluid loss. Do not wait until you feel dizzy to decide hydration mattered.
- Use 10 to 15 minutes of heat. Sit lower or leave sooner if the intensity climbs too quickly. Experienced users may choose another round after cooling and resting.
- Cool down deliberately. Step out, breathe and check that you feel stable before moving towards cold water.
- Make cold serve the goal. For alertness or short-term soreness management, begin with 30 to 90 seconds under control. For hypertrophy-focused strength training, consider cooling naturally and saving the plunge for later.
- Leave feeling better organised, not demolished. Headache, nausea, chest discomfort, unusual heart pounding or dizziness means stop.

The best sequence for your training goal
Strength and muscle gain
Lift first. Take a short cool-down, drink, then use a moderate sauna exposure. Avoid turning every strength session into an immediate ice-bath session if hypertrophy is the priority.
Running, cycling and endurance
Post-training sauna may add a useful heat-adaptation stimulus, particularly when repeated consistently. Begin conservatively and do not introduce aggressive heat during the final days before an important race. Adaptation needs time; exhaustion is immediate.
Team sport and competition blocks
The calendar matters. If another fixture is close, soreness management and perceived readiness may justify cold immersion. If the next explosive session is only hours away, remember that cold can temporarily reduce power, while an excessive sauna dose can add fatigue.
Yoga, mobility and general fitness
Train or practise first, then use heat as the transition into recovery. A short pre-session sauna may feel pleasant, but it is optional and should not replace progressive movement.
Evening recovery
If the aim is to downshift, end warm or allow the body to cool naturally. If the aim is to leave alert for the rest of the day, a brief controlled cold finish may suit you better.
Five mistakes we see repeatedly
After guiding sauna and ice-bath experiences for more than 10,000 people at R1SE, these are the patterns that matter most:
1. Copying an elite athlete’s protocol without copying their support system. Professional athletes often have coaches, medical screening, measured training loads, nutrition plans and recovery windows. The clip you saw online is not the whole programme.
2. Treating duration as the score. Staying in longer is not evidence that the session worked better. It may only mean you absorbed more heat and lost more fluid.
3. Using heat to replace a warm-up. Warm skin is not the same as prepared movement.
4. Making the cold plunge compulsory. Cold is a tool. If it conflicts with today’s training objective, move it.
5. Ignoring the next 24 hours. The best recovery choice depends on what your body needs to do next.
Frequently asked questions
How soon after a workout should I use the sauna?
There is no universal countdown. First finish the session, walk or move gently, let your heart rate begin to settle and drink. Enter only when you feel stable rather than breathless, light-headed or already overheated.
How long should a post-workout sauna last?
New users can begin with five to ten minutes. Ten to fifteen minutes is a practical range for many experienced, healthy adults, but temperature, humidity, sauna type and personal tolerance all change the dose. Leave earlier if your body tells you to; duration is not the score.
Should I finish with a cold plunge?

Does sauna count as a warm-up?
No. Heat can make you feel loose, but a warm-up must prepare you for the actual movement, speed and load of the session. Use progressive movement before training.
What is happening inside the body during one session?

Who should get medical advice first?
Speak to a qualified healthcare professional before combining intense exercise with sauna or cold immersion if you are pregnant, have cardiovascular or circulation problems, experience fainting, have uncontrolled blood-pressure issues, or take medication that affects blood pressure, hydration or temperature regulation.
Do not use sauna or cold immersion when unwell, intoxicated or already dehydrated. Stop immediately if you feel faint, confused, nauseous, develop chest discomfort or cannot regain control of your breathing.

For most people, sauna works best after the workout—not because heat is a magic recovery switch, but because training quality comes first and heat is another stimulus to manage.
Then decide whether cold belongs in the same session.
Use it when short-term soreness, alertness or a rapid turnaround matters. Delay it when strength and muscle adaptation matter more. Keep the heat measured when another demanding session is close. And never confuse a harder recovery ritual with a better one.
The best protocol is not the one that looks most impressive. It is the one that supports what your body needs to do next.
